Sheet-Pan Proteins for 4 Days

Sheet-pan proteins are the fastest way to lock in four days of lunches and dinners without standing at the stove every night. One pan, one oven session, and you walk away with cooked chicken, tofu, or fish you can reheat or eat cold.

Why four days works

Four days is enough to cover Monday through Thursday without leftover fatigue. Cook once on Sunday, portion into containers, and leave Friday open for whatever is left or a simple backup meal.

Pick one protein base

Choose one main protein for the week so shopping and seasoning stay simple:

  • Boneless chicken thighs or breasts, cut into even pieces
  • Extra-firm tofu, pressed and cubed
  • Salmon or white fish fillets (best eaten by day 3–4)

Season with olive oil, salt, pepper, garlic powder, and one accent (smoked paprika, lemon zest, or soy sauce). Spread in a single layer on a lined sheet pan so everything browns instead of steaming.

Sunday cook order

  1. Heat the oven to 425°F (220°C).
  2. Prep vegetables that roast well with protein: broccoli, peppers, onions, or carrots.
  3. Put protein on the pan first if it needs longer; add quick-cook vegetables halfway if needed.
  4. Roast until the protein is cooked through and the edges are browned, usually 18–25 minutes depending on cut and thickness.
  5. Cool 10 minutes, then portion into four containers with a grain or greens if you already batched those.

How to use the portions

  • Lunch: protein + leftover grain + raw or roasted vegetables
  • Dinner: same protein over salad, in a wrap, or reheated with a quick sauce
  • Swap sauces day to day (yogurt-herb, chili crisp, mustard vinaigrette) so the same protein does not taste identical every day

Storage notes

Keep cooked proteins in sealed containers in the fridge. Use chicken and tofu within four days; cook fish earlier in the week or freeze one portion if you will not eat it in time. Reheat gently or eat cold over greens.
